What Does Magnesium Do for the Body?

Expert
Expert

Magnesium plays a key role in numerous bodily functions, such as maintaining cardiac rhythm, and is essential for nerve transmission and muscle contraction.

What Does Magnesium Do for the Body?

Magnesium helps regulate muscle and nerve activity, supports a healthy immune system, and is vital for maintaining bone strength. Magnesium is also involved in protein synthesis, energy production, and blood pressure regulation, making it an essential component for overall health.

In the body, magnesium acts as a cofactor in over 600 enzymatic reactions, contributing to processes like muscle relaxation, neurotransmitter balance, and cardiovascular health. It helps maintain proper muscle function, prevents cramping, and supports restful sleep. Additionally, magnesium may play a role in managing stress levels, promoting calmness, and sustaining steady blood sugar levels.

Kathy Shattler, MS, RDN
Registered Dietitian Nutritionist
Kathy Shattler, MS, RDN

Magnesium is also important for bone structure, plays a role in glucose and insulin metabolism, and has immunologic functions. It is also an antioxidant and plays a specific role in reducing oxidative stress in those with obesity.

Are Magnesium Supplements Safe?

Expert
Expert

Toxicity from excessive magnesium intake is rare and usually results in gastrointestinal symptoms such as diarrhea.

Are Magnesium Supplements Safe?

Rest assured, magnesium supplements are generally safe for most people when taken at recommended dosages. Magnesium is an essential mineral that the body needs, and supplements can help individuals meet their daily requirements, especially if they are deficient due to diet, stress, or certain medical conditions. Most adults can safely take magnesium supplements without experiencing side effects, particularly when using highly bioavailable forms like magnesium glycinate or citrate. However, following the dosage guidelines is important to avoid excessive intake.

Reported signs and symptoms of too much magnesium (usually from high-dose magnesium supplementation) are hypotension, bradycardia, hyperkalemia, heart block, paralysis, muscle weakness, and depression. In rare cases of extremely high intake, magnesium toxicity can occur, leading to more serious health issues like irregular heartbeats or low blood pressure. Those at risk for hypermagnesemia are those who have impaired renal function, those undergoing magnesium infusions, and people who frequently use enemas containing magnesium. It's always advisable for individuals with kidney problems or those on medication to consult a healthcare provider before starting a magnesium supplement to ensure it’s safe for them.
Kathy Shattler, MS, RDN
Registered Dietitian Nutritionist
Kathy Shattler, MS, RDN
Toxicity from consuming foods high in magnesium does not generally happen as the kidney excretes the excess. Drug-nutrient interactions generally cause increased magnesium excretion, thus enhancing the need for magnesium supplementation. Drugs like diuretics, immunosuppressants, antidiabetics, proton-pump inhibitors, bisphosphonates, antimicrobials, cardiac glycosides, chemotherapeutic agents, and beta-adrenergic agents all cause increased magnesium excretion.

How to Choose Magnesium Supplements - Buying Guide

Here are the points to keep in mind when choosing the best magnesium supplement for you.
1

Check the Dosage: The Tolerable Upper Intake Level Is 350 mg Daily

Expert
Expert

Magnesium's tolerable upper limit is currently set at 350 mg. However, there has been a call for re-evaluating the TUL, as the optimal intake levels, in some cases, overlap with this number.

Check the Dosage: The Tolerable Upper Intake Level Is 350 mg Daily

Oral magnesium supplementation is generally safe for adults when taken in dosages below the upper intake level of 350 mg per day of elemental magnesium. This amount is recommended for most people to avoid side effects like diarrhea or stomach cramps. However, higher dosages may be used under medical supervision to treat specific conditions, such as severe magnesium deficiency, chronic health issues affecting magnesium absorption, or conditions that may benefit from higher intakes than the RDI. For example, patients with mild hypomagnesemia may benefit from oral magnesium supplements as part of their long-term maintenance therapy after an initial intravenous correction.

Magnesium tablets typically provide 60-84 mg of elemental magnesium per tablet, corresponding to 5-7 mEq or 2.5-3.5 mmol. For patients with severe magnesium depletion, 6-8 tablets daily, taken in divided doses, may be required to restore healthy blood levels. In mild, asymptomatic magnesium deficiency cases, 2-4 tablets per day might be sufficient. Individuals with these conditions must follow medical advice and take the appropriate dosage based on their specific health needs.
Kathy Shattler, MS, RDN
Registered Dietitian Nutritionist
Kathy Shattler, MS, RDN
The health of the kidney should be assessed before you start treatment for magnesium deficiency. Magnesium glycinate is highly absorbable and may be the best option for treating deficiency.
2

Select the Type That Suits Your Condition

Choosing the correct type of magnesium is essential because different forms target specific health needs, such as muscle support, digestion, or cognitive function. Selecting the proper form of magnesium compound ensures more effective results and minimizes potential side effects.

Choose Magnesium Glycinate for Better Absorption

Expert
Expert

Magnesium glycinate is easier for the body to absorb and has fewer side effects.

Choose Magnesium Glycinate for Better Absorption

Magnesium glycinate is an ideal choice for individuals looking to increase their magnesium levels without experiencing the digestive discomfort often associated with other forms of magnesium. It is highly bioavailable, meaning it is easily absorbed by the body, making it suitable for those with sensitive stomachs or who need long-term supplementation to maintain healthy magnesium levels.

Additionally, magnesium glycinate supports muscle function and recovery, making it a great option for athletes or individuals dealing with muscle cramps or spasms. Its gentle nature and superior absorption also make it a preferred option for those who want a reliable source of magnesium to support overall wellness and physical performance.

Kathy Shattler, MS, RDN
Registered Dietitian Nutritionist
Kathy Shattler, MS, RDN

Magnesium may impact stress by influencing GABA or enhancing the effects of serotonin, both neurotransmitters. It may also ease restless leg syndrome, which can prevent quality sleep. Most individuals use 200 mg before bed for more restful sleep.

Pick Magnesium Citrate or Oxide to Relieve Constipation

Expert
Expert

Magnesium oxide is commonly used for chronic constipation, while magnesium citrate is used for occasional constipation.

Pick Magnesium Citrate or Oxide to Relieve Constipation

Magnesium citrate may help individuals seeking relief from occasional constipation with a quick result. Magnesium citrate, with its high absorption rate, draws water into the intestines, helping it to hold onto it and soften stool to promote bowel movements.

Magnesium oxide, on the other hand, is typically chosen for those with chronic constipation because it can soften stools while being safer from potential side effects due to its lower bioavailability. Long-term treatment may not be suitable for everyone, so speaking with a doctor before starting supplementation is recommended.

Kathy Shattler, MS, RDN
Registered Dietitian Nutritionist
Kathy Shattler, MS, RDN
Magnesium oxide studies show effective dosages ranging from 1 to 1.5 grams daily. It is also recommended for overnight relief, with package inserts suggesting 2 grams in divided doses. In contrast, magnesium citrate is used for occasional constipation, acting within 3-6 hours but with a higher risk of nausea and vomiting.

Opt for Magnesium Malate for Energy and Muscle Support

Expert
Expert

A study has supported the efficacy of magnesium malate in treating fibromyalgia symptoms, easing muscle pain, and enhancing energy levels

Opt for Magnesium Malate for Energy and Muscle Support

Magnesium malate may benefit individuals with muscle pain or low energy levels. This form of magnesium is involved in energy production through its role in the Krebs cycle, which is the body’s process of generating cellular energy. By supporting this fundamental energy pathway, magnesium malate may boost overall energy levels.

Additionally, magnesium malate may have an effect on conditions like fibromyalgia or muscle pain due to its ability to support proper muscle function. Its dual role in energy production and muscle support makes magnesium malate ideal for those needing a balance of physical vitality and muscle recovery.

Go for Magnesium L-Threonate for Better Cognitive Function and Sleep

Expert
Expert

Studies of magnesium L-threonate have shown improved learning and memory from increased magnesium uptake in neurons and improved sleep, mood, energy, and alertness.

Go for Magnesium L-Threonate for Better Cognitive Function and Sleep

Magnesium L-threonate may enhance cognitive health and brain function. This form of magnesium is notable for its ability to cross the blood-brain barrier more effectively than other types, making it particularly beneficial for supporting mental clarity, memory, and overall brain health

Additionally, magnesium L-threonate positively impacts sleep quality, energy levels, and mood. By promoting better sleep and reducing symptoms of anxiety or low mood, it can contribute to an overall improved sense of well-being. This makes it a potentially valuable supplement for individuals who want to address both cognitive health and general mood or are interested in improving sleep quality.

Kathy Shattler, MS, RDN
Registered Dietitian Nutritionist
Kathy Shattler, MS, RDN
Magnesium L-threonate, as seen in studies with supplements like Magteen, has been shown to enhance brain neuron uptake of magnesium, leading to improved learning and memory. Research in mice and rats suggests it may benefit cognitive function and reduce oxidative stress, potentially aiding in Alzheimer's disease. Additionally, in humans, a 2024 study found that 1 gram per day of magnesium threonate improved sleep, mood, energy, and alertness.

Check for Formulations with Zinc, Vitamin B6, or Vitamin D to Maximize the Benefits of Magnesium Supplementation

Expert
Expert

Many magnesium supplements include low levels of zinc for better absorption. For enhanced bioavailability, look for supplements containing vitamins B6 and D to improve magnesium absorption further.

Check for Formulations with Zinc, Vitamin B6, or Vitamin D to Maximize the Benefits of Magnesium Supplementation

Individuals looking to maximize the benefits of their magnesium supplements should consider products that include additional nutrients like zinc, vitamin B6, or vitamin D. These nutrients can enhance magnesium absorption and utilization in the body. For example, vitamin D helps increase magnesium absorption in the intestines, ensuring that more of the mineral is effectively used for processes like muscle function, bone health, and nerve regulation. Vitamin B6, on the other hand, aids in the transport of magnesium into cells, making it more bioavailable and useful for bodily functions.

Zinc is an important nutrient to look for, as low levels of added zinc can enhance magnesium's function within the body. However, levels over the RDI may cause interactions and absorbance interference. Check labels for the level of zinc included with the magnesium and guarantee it is not over the daily value.
4

Seek Out Vegetable Capsules or Tablets if You're Vegetarian or Want a Clean, Natural Supplement

Expert
Expert

Vegetable capsules are the best option for vegans and vegetarians.

Seek Out Vegetable Capsules or Tablets if You're Vegetarian or Want a Clean, Natural Supplement

Individuals who prefer plant-based or vegetarian supplements should seek out magnesium in vegetable capsules or tablets. These formulations are often made using cellulose or Hydroxypropyl Methylcellulose (HPMC), both of which are derived from plant sources and provide an alternative to gelatin-based capsules made from animal products. Vegetable capsules are ideal for those following a vegetarian or vegan lifestyle, as they align with dietary restrictions and ethical choices.

Additionally, vegetable capsules or tablets are often chosen for their potential to be less allergenic and better suited for sensitive digestive systems. Cellulose and HPMC are both hypoallergenic and less likely to cause gastrointestinal discomfort compared to some other capsule materials.

Consider Certified Organic and Third-Party Tested Supplements for Purity and Potency

Expert
Expert
Third-party testing specifically for heavy metals or pesticides is the only way to guarantee that your product is free from these contaminants.
Consider Certified Organic and Third-Party Tested Supplements for Purity and Potency

When choosing magnesium supplements, opting for organic products that are third-party tested is crucial for ensuring purity and quality. Organic certification indicates that the product is made without synthetic pesticides, GMOs, or artificial additives, aligning with a clean, natural approach to health. Third-party testing provides an additional layer of assurance by verifying that the supplement meets high standards for ingredient quality and safety, free from contaminants like heavy metals or harmful substances.

Third-party testing also helps confirm that the supplement contains the amount of magnesium claimed on the label, providing confidence in its efficacy. For consumers opting for non-GMO products, this testing ensures that the product is not only free from genetically modified organisms but also adheres to the highest manufacturing standards. By choosing supplements with both organic certification and third-party validation, buyers can be assured of a product that supports their health goals while adhering to their values of purity and transparency.

Frequently Asked Questions - Magnesium Supplements

Still not sure if magnesium supplements are right for you? With help from registered dietitian nutritionist Kathy Shattler, we compiled answers to some of the most common questions about magnesium supplements.

Will Magnesium Supplements Help with Constipation?

Magnesium supplements can be an effective remedy for constipation due to their ability to relax the muscles in the intestines and attract water into the bowel, making stools easier to pass. Many people use magnesium as a natural solution for occasional constipation, and it is available in various forms, such as magnesium citrate, oxide, and glycinate. By softening the stool and promoting bowel movements, magnesium may help relieve constipation symptoms in a gentle, non-habit-forming way.

There isn’t necessarily one form of magnesium that works better for constipation than others, but some forms, like magnesium citrate and magnesium oxide, are more commonly associated with this benefit due to their laxative effect. The oral form of magnesium hydroxide or citrate may be better tolerated for children.
Kathy Shattler, MS, RDN
Registered Dietitian Nutritionist
Kathy Shattler, MS, RDN
I like to use magnesium oxide as it is absorbed in the colon and does not raise the blood level as much as other forms. If it is being used just for constipation, the oxide form may be best at 2 grams per day in divided doses for overnight relief.

Will Magnesium Supplements Lower Blood Pressure?

Expert
Expert

Magnesium has been shown to positively impact systolic blood pressure in specific situations, such as hypertensive crises, and doses greater than 600 mg/day may help lower blood pressure in untreated hypertensive individuals. However, even lower doses of magnesium have been found to reduce cardiac risks in other areas unrelated to hypertension.

Magnesium supplements may help lower blood pressure, particularly for individuals with conditions like insulin resistance, prediabetes, or chronic diseases. Studies have shown that magnesium intake ranging from 500 mg to 1,000 mg daily may reduce blood pressure. This effect is likely due to magnesium’s ability to relax blood vessels and improve blood flow, making it beneficial for those at risk of hypertension or cardiovascular issues.

A meta-analysis of 11 randomized controlled trials (RCTs) found that magnesium supplements significantly lowered blood pressure in individuals with metabolic issues like insulin resistance. Additionally, another study indicated that oral magnesium supplementation could positively impact patients with essential hypertension, a condition where high blood pressure has no identifiable cause. These findings suggest that magnesium may play a supportive role in managing blood pressure for those with underlying health conditions.
Kathy Shattler, MS, RDN
Registered Dietitian Nutritionist
Kathy Shattler, MS, RDN
The relationship between magnesium and hypertension can be influenced by an individual's overall diet, leading to some mixed findings. Despite this, epidemiological studies consistently show an inverse relationship between dietary magnesium and hypertension. Additionally, magnesium sulfate has been effectively used to treat pre-eclampsia since 2002, and recent research highlights its benefits in managing hypertension in patients with type 2 diabetes.
